Low-Sugar Dry Fruits and Nuts: What to Pick When You Are Watching Sugar

The plain facts first

If you are watching sugar, reach for raw or dry-roasted nuts and seeds. Pumpkin seeds carry about 1 g of sugar per 100 g, walnuts (akhrot) about 3 g and badam (almonds) about 4 g. Dates and raisins, by comparison, carry 60 to 75 g. This page only compares food facts; it is not medical advice.

Check the pack as well as the food. Salted and spiced nuts are fine as an occasional snack, but they add sodium, so plain or lightly salted versions are the everyday choice. Raw nuts can also be dry roasted at home on a low flame for five minutes, which brings out the flavour without any oil.

Sugar per 100 g, lowest to highest

Item Sugar per 100 g Sensible portion Protein per 100 g
Chia seeds 0 g 1 tbsp, soaked in water 17 g
Pumpkin seeds 1 g 2 tbsp, 20 g 30 g
Flax seeds 2 g 2 tbsp, ground 18 g
Brazil nuts 2 g 3 to 4 nuts 14 g
Walnut 3 g 7 halves 15 g
Pecans 4 g 10 halves 9 g
Badam 4 g 23 pieces 21 g
Medjool dates 66 g 1 piece, 24 g 2 g

How to snack on them

  • Morning: 10 badam or 4 walnut halves with tea instead of biscuits.
  • Mid-afternoon: 2 tbsp pumpkin seeds, dry roasted, with a pinch of salt.
  • Evening: a bowl of makhana roasted with black pepper, about 25 g.
  • With meals: 1 tsp ground flax seeds (alsi) in curd, or a spoon of chia seeds soaked 15 minutes in water.

Nuts are rich in calories, around 600 per 100 g, so portion size still matters. A palm-sized portion of 25 to 30 g is plenty. Pick plain nuts rather than honey-glazed or candied ones, and read the label on any flavoured mix.

Dried fruit is different

Dried fruit such as dates, raisins and anjeer concentrates natural sugar into a small piece. That is not wrong, and a single date is a fine sweet bite, but it is a different job from a nut. If you want something sweet, keep it to one piece and have it after a meal, not on an empty stomach.

Pecans and Brazil nuts are rich and creamy, so they work as a dessert nut after dinner when you want something that feels special without the sugar.

Fibre is the other half of the story. Chia and flax seeds carry about 34 g and 27 g of fibre per 100 g, and nuts add 7 to 10 g. Fibre slows the way a snack feels in the stomach, which is why a handful of nuts feels more filling than a biscuit of the same calories. None of this is a promise about your body; it is simply what the food contains.

Swap the habit, not the whole diet. Replace the sweet biscuit with the nuts, the packet chips with roasted makhana, and the sugary cereal topping with seeds. Keep dried fruit as an occasional extra, and enjoy it slowly when you do.

Questions people ask

Which nuts have the least sugar?

Pumpkin seeds, Brazil nuts, walnuts and badam are the lowest, at roughly 1 to 4 g of sugar per 100 g. Plain raw or dry-roasted nuts are best.

How much sugar do dates and raisins have?

Medjool dates carry about 66 g of sugar per 100 g and raisins about 59 g. A single date is around 16 g of sugar, so portion size matters.

Are flavoured or glazed nuts a good choice?

Honey-glazed and candied nuts add sugar on top of the nut itself. Plain raw or dry-roasted nuts keep sugar low, so read the label on any flavoured mix.

How many nuts make a sensible portion?

A palm-sized portion of 25 to 30 g, about 23 badam or 7 walnut halves, is plenty. Nuts are rich in calories, so measure rather than eat from the pack.
